Somewhere between the wellness apps that promise to "sync your workouts to your cycle" and the old-school gym advice that ignores your hormones entirely, there's a quieter, messier truth: the science on training around your menstrual cycle is genuinely unsettled, and a lot of what gets sold as fact is one small study wearing a confident hat. That doesn't mean your cycle has no effect on how you train. It means the effect is smaller, more variable between women, and far less predictable than the colour-coded charts suggest. If you've ever felt strong in the gym one week and like you're lifting through wet sand the next, you're not imagining it — but the reason might not be the one the app gives you.

Let's start with what your cycle actually does, in plain terms, before anyone tells you what to do about it.

A quick map of the four phases

A typical cycle runs around 28 days, though anywhere from 21 to 35 is normal. It splits roughly into the follicular phase (day 1 through ovulation), and the luteal phase (ovulation through the day before your next period). Day 1 is the first day of bleeding. Oestrogen climbs through the late follicular phase and peaks just before ovulation around the middle of the cycle; progesterone then rises through the luteal phase and drops sharply right before your period starts.

The popular pitch goes like this: oestrogen is "anabolic" and pro-recovery, so the follicular phase is your window for heavy lifting and PRs, while the luteal phase is for backing off, doing lighter work, and being kind to yourself. It's a tidy story. The problem is that the studies underneath it are small, often use different definitions of each phase, and rarely confirm where a woman actually is in her cycle with a blood test. When researchers have pooled the data, the average effect on strength across the cycle tends to come out small and inconsistent — real for some women, invisible for others.

What oestrogen and progesterone plausibly do

There are reasonable mechanisms here, which is why the idea won't die. Oestrogen does seem to support muscle tissue and may blunt some markers of muscle damage. Progesterone can nudge your core temperature up by a few tenths of a degree in the luteal phase, which is part of why hard sessions in heat can feel worse premenstrually. Higher body temperature, more water retention, disrupted sleep before a period — these are real and they can absolutely make a Tuesday squat session feel heavier than the number on the bar.

But "plausible mechanism" and "reliable training rule" are different things. A hormone can influence a system in a lab without producing a difference you'd ever notice under a loaded barbell.

What the research actually supports

Here's the honest summary of where the evidence sits, stripped of the marketing.

Strength and power across the cycle: most well-controlled studies find no consistent, meaningful change in maximal strength or power from one phase to another for the average woman. Some women show a dip; some show nothing; a few feel stronger premenstrually, which the neat charts don't account for at all. The between-person variation swamps the average pattern. That's the single most important sentence in this whole topic, so it's worth sitting with: the differences between two women are usually larger than the differences between phases within one woman.

Phase-based "follicular training" programmes — where you cram heavy lifting into the first half of the cycle — have been tested against standard, evenly-distributed training. The results are mixed and underwhelming. A few studies hint at a small benefit; others find none; the better-designed ones tend to find less. If concentrating your heavy work in the follicular phase had a big, dependable effect, it would have shown up clearly by now. It hasn't.

Where the evidence is stronger and more practical is symptom-driven, not phase-driven. Period pain, heavy bleeding, poor sleep, low mood, and bloating are well-documented and genuinely affect how training feels and how willing you are to push. These don't follow a clean schedule you can programme around in advance — they follow your body, and they vary cycle to cycle.

Train by feel, with structure underneath

This is where I'll commit to a recommendation, because hedging helps no one: build a sensible progressive-overload programme that doesn't depend on your cycle at all, then make small, autoregulated adjustments based on how a given session feels. Don't pre-plan your deloads around a calendar app. Plan your training around training principles, and let your cycle be one input among several — alongside sleep, stress, and how the warm-up sets move.

In practice, autoregulation means a few concrete tools:

  • Use RPE (rate of perceived exertion) or reps-in-reserve to set your top sets. If your planned 5 at RPE 8 feels like RPE 9.5 in the warm-up, drop the load 5–10% and keep the reps. The stimulus survives; the grind doesn't.
  • Keep your big lifts in the programme every week — squat, deadlift, press, row, pull-up work — rather than removing them on "bad" days. Reduce load or volume instead of skipping the movement, because consistency on the main lifts is what actually drives progress over months.
  • On a genuinely rough premenstrual or first-day-of-period session, treat it like a built-in deload: hit maybe 60–70% of your usual top weight for a couple of crisp sets, leave three or four reps in the tank, and go home. You lose nothing meaningful from one easier session, and you protect your appetite for the next one.
  • Track how you felt, not just what you lifted — a one-line note after each session. Over two or three months your own pattern (if you even have one) will show up far more honestly than any generic chart, among other things you'll learn about your own recovery.

The counter-point worth naming: some women genuinely do feel a strong, repeatable dip in the days just before their period, with real fatigue and heavy legs, and for them a loose expectation of "this week tends to be harder, so I'll aim for quality over PRs" is useful — not because the average study supports it, but because their own logged data does. That's the whole point. You're allowed to programme around a pattern once you've actually observed it in yourself. What you shouldn't do is inherit someone else's pattern from an app and then feel like you're failing when your body refuses to follow the script.

The period myth that needs to die

The idea that you must go light or rest during your period is, for most women, simply wrong. There's no good evidence that lifting on your period is harmful, and plenty of strong lifters train and compete straight through it. If cramps or heavy bleeding make a session miserable, scale it down — that's comfort and practicality, not physiology forcing your hand. Iron status is worth a mention here, though: if your periods are very heavy and you're often exhausted, low iron is a far more likely culprit for sluggish training than the phase of your cycle, and it's worth a blood test and a chat with your GP rather than a guess.

One more nuance, because it matters and gets ignored. If you're on hormonal contraception — the combined pill, for instance — you don't have a natural hormonal cycle in the way these phase charts assume. Your hormones follow the pill packet, not your ovaries. So if you're on the pill and trying to "train with your cycle," you're essentially training around a cycle you're not actually having. The autoregulation approach still works perfectly. The phase-based one doesn't really apply to you in the first place.

So what do you actually do on Monday morning?

Run your normal programme. Progress your lifts the way you would regardless of your cycle — adding small amounts of load or reps over weeks, taking a planned deload every four to eight weeks based on accumulated fatigue, not on a date. When a session feels rough and you suspect your cycle is part of it, autoregulate down for that day and carry on. When you feel great — and the late follicular phase genuinely does feel like a green light for some women — chase a strong session and enjoy it, just don't bet your whole programme on it arriving on schedule.

The most evidence-aligned thing you can do is also the least glamorous: train consistently, eat enough, sleep, log how you feel, and trust your own data over a stranger's chart. Your cycle is one signal. It's not the conductor of the whole orchestra, and any product that tells you otherwise is selling certainty that the research simply hasn't earned yet.
